As you work on each element of a work out, remember you are training in every moment. When it’s hard, you are building a stronger you. When you feel slow, you are pushing forward, constantly moving to complete the task. When you struggle to Rx or PR, your resolve to show up, keep training, trying and iimproving, makes you stronger physically and mentally.

Warm-up

Mobility: (about 10 minutes)

– 2 minutes on any erg or a lap

– 10 scorpions

– 10 pvc pass throughs

– 10 pvc Good Mornings

– 5 inchworm to push-ups

– 1-2 min of:

– spiderman lunge twist (both sides)

– banded 3-way shoulder stretch

– banded hamstring stretch (both sides)

– jump rope

Gymnastic Stamina – double unders (AMRAP – Reps)

4 two minute rds of 1:30 work, :30s rest

– 8 burpees

– max double unders in remaining time
(about 10 minutes)

Stimulus:

– these movements will help improve our shoulder stamina.

– Your score is the total number of du’s or singles you do across all four rds.

3 five min. AMRAPS, with 5 min rests

– 200′ walking lunges

– 200m plate run 35/15

Stimulus:

Strategy:

– on the rower generate high effort. :30s at 1800 cal/hr is just as good as 1 min. at 900 cal/hr.

Stimulus:

Strategy:

– Play to your strengths, if strong on the barbell do big sets in order to chip away at the bodyweight movements.

Modifications:

– reduce weight

– db cleans

– regular push ups

– knee push ups

– floor abs

Aerobic Capacity (3 Rounds for time)

On the 6:00 x 3 rounds:

– 16/12 Echo bike

– 24/18 cal row
Stimulus:

– This is purely about breathing and aerobic capacity.

– Try to finish each round in 4 minutes or less, leaving 2 minutes for rest.

– Try to be consistent on your pacing.

Strategy:

– Find a split you can hold for every round.

– This will help you identify how it will feel and how long these calories will take during other workouts.

How does an echo start?

With a tiny sound, one that by itself might not even be noticeable. Shortly thereafter that soft sound comes back as an echo. The echo can build upon itself, over and over again. Before we know it it’s impossible to ignore.

stimulus:

– % may not seem too high, but the 2s pause will increase intensity

Dodgeball (Time)

With a 25 min. time cap

10 rds:

– 10 wallballs 20/10 – both to 9′ target

– 200m run
Stimulus:

– Expect this to take 15-20 minutes

– Time cap is 25 minutes.

– Run the newer 200m route

Strategy:

– Get WOD to push for unbroken sets of wall balls

– set your run pace to allow for a quick transition back to the wall balls

– Check the clock after the first round and try to keep each round about 1:30-2:00.

– you should be about arms length from the wall for the wall balls

– try to catch the ball high and avoid doing a dip at the bottom of the squat with the ball.

– BREATHE! Breathe in before you squat and out at the top release of the ball.

Modifications:
